1. The Skeletal System and Joint Actions |
Your skeleton provides five essential functions: support, protection of vital organs, movement, mineral storage and blood cell production. Bones act as levers, and joints allow those levers to move in specific directions. The four main types of synovial joint you need to know are ball-and-socket (hip, shoulder), hinge (elbow, knee), pivot (neck, radioulnar) and condyloid (wrist). Each type permits distinct movements; for example, a ball-and-socket joint allows flexion, extension, abduction, adduction and rotation, whereas a hinge joint only permits flexion and extension.
When analysing movement, always identify the agonist (prime mover) and antagonist (relaxing muscle) pair. For a bicep curl, the biceps brachii is the agonist during the lifting phase and the triceps brachii acts as the antagonist. Movement terminology is precise: plantar-flexion points the toes, dorsi-flexion lifts the foot upwards, and circumduction describes a circular motion combining flexion, extension, abduction and adduction.
2. The Muscular System and Movement |
Voluntary skeletal muscles work across joints to produce movement. Key muscles you must recognise include deltoids, pectorals, biceps, triceps, abdominals, quadriceps, hamstrings, gluteals and gastrocnemius. Antagonistic pairs work together: when one contracts, the other relaxes, ensuring smooth, controlled motion. During a press-up, the triceps brachii contracts to extend the elbow while the biceps brachii lengthens.
Muscle contraction types include isotonic (concentric and eccentric) and isometric. Concentric contraction shortens the muscle – the upward phase of a squat. Eccentric contraction involves the muscle lengthening under tension – the downward phase of a squat. Isometric contraction occurs when the muscle tenses without changing length, as in a plank hold. Understanding these helps you explain how force is applied in different phases of sporting movements.
3. The Cardiovascular System |
The cardiovascular system comprises the heart, blood and blood vessels. Its primary job is to deliver oxygen and nutrients to working muscles and remove waste products such as carbon dioxide. The heart has four chambers: right and left atria (receiving chambers) and right and left ventricles (pumping chambers). Deoxygenated blood returns to the right atrium, flows into the right ventricle and is pumped to the lungs via the pulmonary artery. Oxygenated blood returns to the left atrium, enters the left ventricle and is ejected through the aorta to the body.
se, both HR and SV increase, raising cardiac output to supply more oxygen to muscles. Regular training can lower resting heart rate and increase stroke volume, making the heart more efficient. Blood vessels include arteries (carry blood away from the heart, thick muscular walls), veins (return blood to the heart, contain valves) and capillaries (site of gas exchange, one cell thick).
4. The Respiratory System |
The respiratory system brings oxygen into the body and removes carbon dioxide. Air travels through the nasal passages, trachea, bronchi and bronchioles until reaching the alveoli – tiny air sacs surrounded by capillaries. Gas exchange occurs here: oxygen diffuses into the blood, and carbon dioxide moves out to be exhaled. The diaphragm and intercostal muscles drive breathing movements.
ate). During exercise, both increase dramatically. After intense activity, you continue to breathe heavily to repay oxygen debt – This post-exercise oxygen consumption (EPOC) helps restore the body to its resting state.
5. Health-Related Fitness Components |
There are five health-related components of fitness, and exam questions often ask you to define them, explain their relevance to health, and suggest a suitable test.
| Component | Definition | Example Test |
|---|---|---|
| Cardiovascular endurance | Ability of heart and lungs to supply oxygen over a sustained period | Multi-stage fitness test (bleep test) |
| Muscular strength | Maximum force a muscle can exert in one contraction | Hand-grip dynamometer test |
| Muscular endurance | Ability of a muscle to repeat contractions without fatigue | Sit-up test or press-up test |
| Flexibility | Range of movement around a joint | Sit-and-reach test |
| Body composition | Ratio of fat mass to lean mass in the body | Skinfold callipers or BMI |
Cardiovascular endurance reduces the risk of heart disease, while strength and endurance support daily tasks and posture. Flexibility helps prevent injury, and healthy body composition reduces the risk of obesity-related conditions.
6. Skill-Related Fitness Components |
Skill-related components influence your performance in sports. The six you need to know are agility, balance, coordination, power, reaction time and speed.
- Agility: the ability to change direction quickly while maintaining control – essential for a rugby winger. /
- Balance: the ability to keep the body stable, whether stationary (static) or moving (dynamic) – needed by a gymnast on a beam. /
- Coordination: the smooth combination of two or more body parts – vital in racket sports for hitting a ball. /
- Power: the product of strength and speed (Power = Force × Velocity) – seen in a long jumper's take-off.
- Reaction time: the time taken to respond to a stimulus – critical for a sprint start. /
- Speed: the ability to move the body or body parts quickly – crucial for a 100 m sprinter. /
Examiners often ask you to link a specific component to a named sporting action and explain how it enhances performance.
7. Principles of Training (SPOR & FITT) | 训练原则(SPOR 与 FITT)
The principles of training guide how you plan a programme to improve fitness safely and effectively. The mnemonic SPOR (or SPORT) helps you remember: Specificity – training must be relevant to the sport or goal. Progression – gradually increase the workload as the body adapts. Overload – exercise at a level above your normal threshold; you can manipulate Frequency, Intensity, Time and Type (FITT). Reversibility – fitness levels drop when training stops or intensity reduces. Tedium – variety prevents boredom.
The FITT principle gives a formula for applying overload: Frequency – how often you train (e.g. 3 times per week). Intensity – how hard you work (e.g. 70–85% of maximum heart rate for cardiovascular work). Time – duration of the session (e.g. 30 minutes). Type – the method used (continuous, interval, circuit). To improve cardiovascular endurance, you might increase frequency to four sessions, raise intensity to 75% max HR, extend time to 40 minutes and use continuous running.
8. Aerobic and Anaerobic Exercise |
Your body uses two main systems to produce energy for movement. Aerobic exercise uses oxygen to break down glucose; it produces a large amount of ATP (energy) with carbon dioxide and water as by-products. Activities such as long-distance running, cycling and swimming are predominantly aerobic and can be sustained for extended periods.
Anaerobic exercise occurs at a high intensity where oxygen demand exceeds supply. It breaks down glucose without oxygen, producing ATP quickly but leading to lactic acid accumulation. This causes muscle fatigue and the burning sensation felt during a 400 m sprint or repeated weightlifting. The lactic acid system provides energy for events lasting around 60–90 seconds. For even shorter, explosive efforts (up to about 10 seconds), the body uses the phosphocreatine system without producing lactic acid.
Knowing which system dominates a sport allows you to design appropriate training methods, such as interval training for anaerobic capacity and steady-state runs for aerobic endurance.
9. Nutrition and Hydration |
A balanced diet provides the macronutrients and micronutrients needed for energy, growth and repair. Carbohydrates are the body's preferred energy source; complex carbohydrates (pasta, rice, wholemeal bread) release energy slowly, making them ideal before endurance events. Fats also provide energy, especially during low-intensity, prolonged exercise. Proteins are essential for muscle repair and growth and should be consumed after training.
Micronutrients, including vitamins and minerals, support various body functions. For example, calcium and vitamin D are vital for bone health, while iron is needed to form haemoglobin for oxygen transport. Fibre aids digestion, and water is critical for temperature regulation and all chemical reactions. Dehydration of even 2% body mass can impair performance, so athletes should hydrate before, during and after exercise. Isotonic sports drinks can be useful during prolonged events to replace fluids and electrolytes quickly.
10. Injury Prevention and Safety in Sport |
Preventing injuries starts with a proper warm-up and cool-down. A warm-up increases heart rate, blood flow and muscle temperature, preparing the body for activity and reducing the risk of muscle strains. It typically consists of pulse-raising activities, dynamic stretches and sport-specific drills. A cool-down helps the body return to resting levels gradually, preventing blood pooling and reducing muscle soreness. It should include gentle cardiovascular activity and static stretching.
Other safety measures include using correct footwear and protective equipment (shin pads, helmets), obeying the rules of the sport, and ensuring the playing environment is safe. If an injury occurs, the RICE protocol (Rest, Ice, Compression, Elevation) should be applied to soft-tissue injuries to limit swelling and pain. Severe injuries such as suspected fractures or head trauma require immediate medical attention and should never be ignored.
