1. Health-Related Components of Fitness |

Health-related fitness focuses on the physiological factors that contribute to overall health and the ability to perform everyday activities. The five key components are cardiovascular endurance, muscular strength, muscular endurance, flexibility, and body composition. These elements reduce the risk of chronic diseases and improve quality of life.

Cardiovascular endurance is the ability of the heart, lungs, and blood vessels to deliver oxygen to working muscles during sustained physical activity. It is tested by the multi-stage fitness test (bleep test) or the 12-minute Cooper run. Good cardiovascular endurance allows you to run, swim, or cycle for longer without fatigue.

Muscular strength is the maximum force a muscle or muscle group can exert in a single contraction. It is measured by a grip dynamometer test or a one-rep max (1RM) in the weights room. Sports such as weightlifting and rugby scrummaging rely heavily on strength.

Muscular endurance is the ability of a muscle to sustain repeated contractions or hold a static position over time. The sit-up or press-up bleep test is a common assessment. It is vital for rowing, cycling, and extended bodyweight exercises.

Flexibility is the range of movement available at a joint. The sit and reach test measures hamstring and lower back flexibility. Good flexibility helps prevent injury, improves posture, and aids performance in gymnastics, dance, and hurdles.

Body composition refers to the proportion of body fat, muscle, bone, and other tissues. A healthy body composition usually means a lower percentage of body fat. It is often monitored using body mass index (BMI) or skinfold calipers, though BMI does not distinguish between muscle and fat.

2. Skill-Related Components of Fitness |

Skill-related fitness components influence your ability to perform motor tasks and sports skills efficiently. The six recognised components are agility, balance, coordination, power, reaction time, and speed. These are more specific to sporting performance than to general health.

Agility is the ability to change direction quickly while maintaining control. The Illinois agility test is widely used. Games like netball, football, and badminton require rapid changes of direction to evade opponents or reach the shuttle.

Balance can be static (holding a position still) or dynamic (staying balanced while moving). The standing stork test assesses static balance. Gymnasts, surfers, and ballet dancers need excellent balance.

Coordination is the smooth integration of senses with body parts to produce controlled movement. A hand-eye coordination test like the alternate hand wall toss tests this ability. Catching, hitting, and dribbling all depend on coordination.

Power is the product of strength and speed – the ability to exert maximum force in the shortest time. The vertical jump test or standing long jump measures power. Power is essential for a high jump take-off, a fast throw, or a sprint start.

Reaction time is the time taken to respond to a stimulus, such as a starting gun or a moving ball. The ruler drop test gives a simple measure. Sprint starts and goalkeeper saves demand extremely fast reactions.

Speed is the rate at which a person can move their body or a body part over a distance. It is often measured with a 30-metre sprint time. Speed is vital for a winger in rugby, a 100-metre sprinter, or a fast break in basketball.

3. The Skeletal System: Bones and Functions |

The skeleton is the framework of the body, made up of over 200 bones. It serves several crucial functions that support both movement and protection. Year 8 learners must know the names of major bones and the functions of the skeleton.

The key functions of the skeleton are: support – holding our body upright; protection – shielding vital organs like the brain (skull) and heart/lungs (rib cage); movement – providing attachment points for muscles and acting as levers; mineral storage – storing calcium and phosphorus; and blood cell production – red and white blood cells are made in the bone marrow of long bones.

Important bones to identify and label include: cranium (skull), clavicle (collar bone), scapula (shoulder blade), humerus (upper arm), radius and ulna (forearm), sternum (breastbone), ribs, vertebrae (spine), pelvis, femur (thigh bone), patella (kneecap), tibia and fibula (lower leg), and the tarsals, metatarsals, and phalanges of the foot.

Bones are connected at joints, and many serve as sites where muscles attach via tendons. The skeleton works with the muscular system to enable the body to move effectively. The shape and size of bones influence the types of movement possible at each joint.

4. Muscles and Movement |

Muscles produce movement by contracting – they can only pull, never push. They are attached to bones by tendons. Muscles work in pairs across a joint, called antagonist pairs. When one muscle contracts (agonist or prime mover), the opposite muscle relaxes (antagonist) to allow movement.

Key voluntary muscles for Year 8 include: deltoid (shoulder), biceps (front of upper arm), triceps (back of upper arm), pectorals (chest), latissimus dorsi (back), abdominals (stomach), quadriceps (front of thigh), hamstrings (back of thigh), gluteals (buttocks), gastrocnemius (calf), and tibialis anterior (shin).

For example, when performing a bicep curl, the biceps brachii is the agonist as it contracts concentrically to lift the weight, while the triceps brachii is the antagonist, relaxing to allow the movement. In the lowering phase, the triceps becomes the agonist controlling the descent, and the biceps acts as antagonist.

Muscles can also perform other roles: fixator muscles hold a body part steady and provide a stable base for movement. During a bicep curl, the deltoid and trapezius act as fixators to stabilise the shoulder girdle.

5. Joints and Types of Movement |

A joint is where two or more bones meet. Joints can be classified by the amount of movement they allow. Synovial joints are freely movable and most relevant in PE. They contain synovial fluid for lubrication, articular cartilage to reduce friction, and ligaments to hold bones together.

The main types of synovial joints are: hinge joints (elbow, knee) that allow flexion and extension; ball-and-socket joints (shoulder, hip) that allow flexion, extension, adduction, abduction, rotation, and circumduction; pivot joints (neck/atlas and axis) that allow rotation; and condyloid joints (wrist) that allow flexion, extension, adduction, abduction, and circumduction.

Movement terminology students should know: flexion – decreasing the angle at a joint (bending the elbow or knee); extension – increasing the angle (straightening a limb); abduction – moving away from the midline of the body (lifting arm sideways); adduction – moving towards the midline; rotation – turning a limb around its long axis (turning head); circumduction – moving the end of a limb in a circle; and plantarflexion and dorsiflexion at the ankle (pointing toes vs. pulling toes up).

Linking muscles to movements: the quadriceps extend the knee; the hamstrings flex the knee; the biceps flex the elbow; the triceps extend the elbow; the gluteals extend and rotate the hip; the gastrocnemius plantarflexes the ankle. Understanding these links helps analyse sport movements.

6. The Cardiovascular System and Exercise |

The cardiovascular system consists of the heart, blood vessels, and blood. It transports oxygen, nutrients, hormones, and waste products around the body. During exercise, the demands on this system increase substantially. Heart rate is the number of times the heart beats per minute (bpm).

te, calculated as heart rate × stroke volume. Both increase during exercise to deliver more oxygen to the working muscles.

Immediate responses to exercise include: increased heart rate (anticipatory rise even before exercise begins), increased stroke volume, increased cardiac output, redistribution of blood flow (vasodilation in active muscles, vasoconstriction in less active areas like the digestive system), and elevated blood pressure.

The heart is a double pump: the right side sends deoxygenated blood to the lungs (pulmonary circulation), while the left side sends oxygenated blood to the rest of the body (systemic circulation). The septum divides the two sides. Regular aerobic training makes the heart stronger and more efficient, lowering resting heart rate.

7. The Respiratory System and Exercise |

alveoli. Gas exchange occurs in the alveoli, tiny air sacs surrounded by capillaries, where oxygen diffuses into the blood and carbon dioxide diffuses out.

reath) increase, leading to higher minute ventilation (breathing rate × tidal volume). This ensures more oxygen is taken in and more carbon dioxide is removed.

Key terms include: respiration – (without enough oxygen): glucose → energy + lactic acid. The respiratory and cardiovascular systems work closely together to deliver oxygen and remove waste products.

Diaphragm and intercostal muscles change the volume of the thoracic cavity to cause inspiration (breathing in) and expiration (breathing out). During inspiration, the diaphragm contracts and flattens, and the intercostals lift the ribs, increasing volume and decreasing pressure to draw air in. Expiration is largely passive at rest but becomes active during exercise.

8. Principles of Training: FITT | 训练原则:FITT

Planning an effective training programme requires applying the principles of training. The FITT principle helps you design and adjust workouts for specific goals. FITT stands for Frequency, Intensity, Time, and Type.

Frequency refers to how often you train. For general fitness, 3–5 sessions per week are recommended, while for sport-specific skill development, the frequency may be higher. Rest days are essential to allow the body to recover and adapt.

using heart rate training zones. A simple calculation for maximum heart rate (MHR) is 220 – age. Moderate aerobic exercise should be at 60–80% MHR. For Year 8 students (approx. age 13), MHR ≈ 207 bpm, so a target zone is roughly 124–166 bpm.

Time is the duration of each training session. For cardiovascular improvement, a continuous aerobic session should last at least 20–30 minutes. Shorter, high-intensity interval sessions can be effective for anaerobic fitness.

Type is the kind of exercise chosen, which should match the aims and the fitness component being targeted. Examples include continuous running for cardiovascular endurance, circuit training for muscular endurance and strength, interval training for speed, and plyometrics for power.

Other important training principles include specificity (training must be relevant to your sport or goal), progressive overload (gradually increasing the demands on the body to cause adaptation), and reversibility (use it or lose it – fitness levels drop when you stop training). Rest and recovery are also vital to prevent overtraining and injury.

9. Warm-Up and Cool-Down | 热身与放松

Every training session or competition should begin with a warm-up and end with a cool-down. A well-structured warm-up prepares the body and mind for exercise, reduces injury risk, and enhances performance. The warm-up typically has three phases: pulse raiser, mobility/dynamic stretching, and skill rehearsal.

The pulse raiser gradually increases heart rate, breathing rate, and blood flow to muscles. This is often done with light jogging, skipping, or cycling. It literally warms the muscles, making them more pliable. Mobility exercises move joints through their full range of motion, preparing ankles, hips, shoulders, and spine.

Dynamic stretching uses controlled, sport-specific movements, such as leg swings, lunges with a twist, or high knees. Static stretching (holding a stretch) should be avoided during warm-ups as it can temporarily reduce power, but it is well suited for the cool-down.

The cool-down helps the body return to its resting state gradually. It typically involves light aerobic activity (a gentle jog or walk) to remove waste products such as lactic acid and to prevent blood pooling. This is followed by static stretching, holding each stretch for about 20–30 seconds, to improve flexibility and reduce muscle soreness.

10. Nutrition and Hydration |

A balanced diet provides the energy and nutrients required for growth, daily activity, and sport performance. The Eatwell Guide groups foods into categories: fruit and vegetables; starchy carbohydrates (potatoes, bread, rice, pasta); proteins (meat, fish, eggs, beans); dairy and alternatives; and oils and spreads. Good nutrition aids recovery and concentration.

Carbohydrates are the body's main fuel source, especially during high-intensity exercise. They are stored in muscles and the liver as glycogen. Eating complex carbohydrates like whole grains provides sustained energy release. Fats provide a slower, long-lasting energy source for low to moderate intensity activity and protect organs.

Protein is essential for muscle growth and repair. After exercise, consuming protein helps rebuild muscle fibres that have been stressed during training. Good sources include lean meat, poultry, fish, eggs, milk, yogurt, and plant-based options like lentils and tofu.

Hydration is critical before, during, and after exercise. Water helps regulate body temperature through sweating and transports nutrients. Dehydration leads to a drop in performance, poor coordination, fatigue, and even heat stroke. Isotonic sports drinks can help replace fluids, electrolytes, and carbohydrates during prolonged intense activity, but water is usually sufficient for most sessions.

11. Goal Setting and Feedback |

Sport psychology introduces mental strategies that improve performance and motivation. Goal setting is a powerful tool to direct effort and track progress. Goals should be SMARTER: Specific, Measurable, Achievable, Realistic/Relevant, Time-bound, Evaluated, and Re-evaluated.

For example, instead of 'get better at football', a SMARTER goal could be: 'Increase my instep passing accuracy to 80% over 20 attempts in practice by the end of this half term.' This makes it clear and trackable. Setting short-term goals acts as stepping stones towards bigger long-term ambitions.

Feedback is information received about the outcome of a performance. It can be intrinsic (from within, how the movement felt – kinaesthetic) or extrinsic (from an outside source, such as a coach, teacher, or video analysis). Knowledge of results (KR) tells you the outcome, like if the ball went in the net, while knowledge of performance (KP) tells you about the quality of the movement, such as 'your follow-through was short'.

Effective feedback is constructive, specific, and gives clear guidance on how to improve. Beginners often benefit more from extrinsic KP feedback, while experienced performers can use intrinsic feedback for fine-tuning. Regularly reviewing goals and feedback helps athletes stay motivated and make continuous improvements.
